Once you feel comfortable with bodyweight movements, add light resistance. Dumbbells, resistance bands, or even household items work well:

  • Goblet squats with a dumbbell — 10 reps
  • Dumbbell rows — 10 reps per arm (builds back strength for posture)
  • Resistance band chest press — 12 reps
  • Dead bugs — 10 reps per side (core stability without spinal strain)

Week 5+: Progressive Overload

The key to long-term results is progressive overload — gradually increasing the challenge over time. This can mean adding weight, adding reps, or slowing the tempo. Most importantly, track your workouts so you know when to increase the challenge. If you can do 12 reps easily, it is time to add weight.

Protein and Strength: The Winning Combination
